Supplements for calisthenics: what works and what doesn't

Protein, creatine, vitamin D: the supplements with real evidence for calisthenics, plus the ones that are mostly marketing. No brand pushed.

Three supplements have real evidence for calisthenics: protein powder if your diet falls short, creatine monohydrate, and vitamin D if you are deficient. Almost everything else is marketing, conditional, or only useful in narrow cases.

That is the short answer. The longer one is below, with what each supplement actually does, what dose makes sense, and the products that look impressive but do not earn their place.

The principle: diet first, supplements second

A supplement does not compensate for a poor diet. If you eat 30 g of protein a day, taking whey will not make you muscular. The supplement industry sells the opposite story, but the order of operations is the same as it has always been: sleep, then food, then training, then supplements.

If you do not eat enough protein, fix the food first. The supplement is the easier version of the fix, not a replacement for it.

The supplements worth taking

Protein powder (whey, plant-based, casein)

What it does: helps you hit your daily protein target if real food cannot. Most active adults benefit from 1.6 to 2.0 g of protein per kg of body weight per day. A 75 kg trainee aims for 120 to 150 g. If your diet covers that already, you do not need protein powder. If it falls short by 30 to 40 g, a daily scoop closes the gap.

Dose: 20 to 40 g per scoop, one to two scoops a day at most. Useful for: anyone whose diet is genuinely short on protein. Vegetarians especially. Useless for: anyone hitting their target through food.

Creatine monohydrate

What it does: increases phosphocreatine availability in muscle, which improves performance on short, high-intensity efforts. The most studied supplement in sports nutrition, with hundreds of trials. It works.

Dose: 3 to 5 g per day. No loading phase needed. Take it any time of day. Useful for: every calisthenics practitioner doing strength work. Caveats: it stores water in muscle, expect 1 to 2 kg of weight gain in the first weeks. This is not fat.

Vitamin D (if deficient)

What it does: supports bone health, immune function, and muscle function. A surprising share of people in Europe are deficient, especially in winter or with limited sun exposure.

Dose: 1,000 to 2,000 IU per day if you have established a deficiency. Get a blood test before deciding. Useful for: anyone with low blood vitamin D. Useless for: anyone with normal levels who sees the sun regularly.

Omega-3 (if low fish intake)

What it does: supports cardiovascular health and may reduce systemic inflammation. The evidence for performance is thinner than the evidence for health.

Dose: 1 to 2 g of EPA + DHA combined per day. Useful for: people who eat fish less than twice a week. Useless for: people whose diet covers it.

The supplements that depend on context

Collagen + vitamin C (for tendons)

Some evidence that 15 g of collagen with vitamin C, taken 30 to 60 minutes before training, supports tendon adaptation. Worth considering if you do high-intensity calisthenics, especially statics, or you have a history of tendon issues. Not magic, but the cost is low.

Magnesium (if deficient)

Useful for sleep and recovery, but only if you are actually low. Many people are. A blood test or a 4-week trial (200 to 400 mg of magnesium glycinate or citrate) tells you.

Electrolytes (long sessions in heat)

If you train outside in summer for over an hour with heavy sweating, a simple electrolyte mix helps. Otherwise, water and salt from food are enough.

The supplements to skip (or be skeptical about)

BCAAs

Useful only if your total protein intake is genuinely low. If you eat enough protein (or take whey), BCAAs add nothing. They are one of the most over-sold supplements in the industry.

Glutamine

The evidence for healthy trainees is essentially zero. Skip it.

”Testosterone boosters”

Almost universally ineffective in healthy adults. The supplements that actually move testosterone are regulated as drugs in most countries. The ones sold over the counter do not work.

Most pre-workouts

Mostly caffeine (which works) plus a long list of ingredients in trace doses (which do not). If you want caffeine before training, 100 to 200 mg of caffeine is cheaper and works the same.

Mass gainers

Mostly cheap sugars and a bit of protein. If you struggle to eat enough calories, real food (peanut butter, oats, rice, olive oil) is better and cheaper.

A minimal stack for the calisthenics trainee

For a 70 kg adult training four times a week, eating mostly well:

  • Whey or plant protein: 1 scoop on training days, to hit the daily protein target
  • Creatine monohydrate: 5 g per day, every day
  • Vitamin D: 1,000 IU per day in winter if you do not see much sun
  • Optional: omega-3 if you eat fish less than twice a week

Total cost: 15 to 25 euros per month. Anything more elaborate than this is probably marketing, not nutrition.

When to see a professional

A blood test once a year tells you more about your real needs than any supplement label. If you have specific goals (mass gain, fat loss, sport performance), a registered dietitian gives you a custom plan that beats supplement stacks. If you are on medication, ask a doctor before adding anything.

The hierarchy worth remembering: sleep > food > training > supplements. The supplement is the cherry, not the cake. If the cake is missing, the cherry does nothing.
